The 12-3-30 Treadmill Workout: Is It Worth It?

The 12-3-30 workout is treadmill walking at a 12% incline and 3 mph for 30 minutes. It's a solid low-impact cardio session, and in a small lab study it burned about the same calories as a 24 minute run, just more slowly. It's also steep. If you're coming back from a break, start at a lower incline and build up, keep your hands off the rails, and go easy on your calves, Achilles and lower back.

So yes, it's worth it, as one or two of your cardio sessions a week. It's not magic, and it's not where you should start on day one.

What the 12-3-30 workout is

It was created by Lauren Giraldo, who posted it to her YouTube channel in 2019, according to PureGym's write-up of the workout. It took off on TikTok after that, and incline walking is still climbing: it made the top 20 in PureGym's 2026 fitness trends, with searches up 50%.

What the research says

There isn't much, but there is one direct test. In a 2025 study at the University of Nevada, Las Vegas, published in the International Journal of Exercise Science, young adults did a 12-3-30 session, then ran on a flat treadmill at their own pace until they had burned the same number of calories.

So 12-3-30 is a real workout: it burned close to what a run did, just over a longer time, and without the pounding. It also used a higher share of fat for fuel during the session. That doesn't mean it burns more body fat over time. What adds up is the total work you do, week after week.

The study was small (14 people analyzed), young (average age about 25) and didn't measure heart rate, so take the numbers as a rough guide, not a promise. Your calorie burn depends on your size and fitness.

Why it's harder than it looks

Don't hold the rails

Holding on, especially leaning back with straight arms, makes it a different exercise. You end up hanging off the machine instead of carrying yourself up the slope, and your posture suffers. If you need the rails to keep up, the incline is too steep for now. Lower it until you can walk tall with your arms swinging. A light fingertip touch for balance is fine.

Walk tall with a slight lean from the ankles, not the waist. Take shorter steps than on flat ground and land under your hips.

How to start if you're coming back

Work up to the full version over about four weeks. Do it two or three times a week, not every day.

WeekInclineSpeedTime
14 to 6%2.5 to 3 mph15 to 20 minutes
26 to 8%3 mph20 to 25 minutes
38 to 10%3 mph25 to 30 minutes
410 to 12%3 mph30 minutes

Start each session with 3 to 5 minutes on the flat, and finish the same way. Add one thing at a time: incline or time, not both. If your calves or Achilles are still sore two days later, stay on that week. Some people never need 12%: 8 to 10% for 30 minutes is a good workout too. And if your lower back is your weak spot, the guide to deadlifts and lower back pain has more on training around it.

This is general training information, not medical advice. If you have a heart condition, are on medication that affects your heart rate, have Achilles, calf or lower back problems, or have been told to avoid exercise, check with your doctor before you try steep incline walking. Stop if you feel chest pain, dizziness, or sharp pain in your heel or calf.

A week of 12-3-30 plus strength

Use 12-3-30 as one or two of your cardio sessions, on the days between strength workouts:

Full Body A, B and C each cover a squat, a hinge, a push, a pull and a carry or core move, in about 45 minutes. Incline walking is great cardio, but like any walking it won't do the job of lifting, as I wrote in does walking build muscle after 40.

Common questions

Is the 12-3-30 workout good for weight loss?

It can help. In a small study, a 12-3-30 session burned about 300 calories in young adults, close to a 24 minute run. Weight loss comes from your overall habits over weeks, so think of it as one useful piece alongside how you eat and your strength training.

Is 12-3-30 better than running?

Not better, different. Running burned calories faster in the one study that compared them, but 12-3-30 has much less impact, which suits a lot of people coming back from a break or with sore knees.

Why do my calves hurt after 12-3-30?

A 12% slope stretches and loads your calves and Achilles on every step. Drop the incline to 6 to 8% and build up over a few weeks. If the pain is sharp or in your heel, stop and get it checked.

How often should I do 12-3-30?

Two or three times a week is plenty, with an easier walk or a strength day in between. Doing it every day gives your calves and Achilles no time to recover.

Is it okay to hold the treadmill rails?

A light touch for balance is fine. Gripping or leaning back on the rails changes your posture, and it's a sign the incline is too steep for now. Lower it until you can walk tall without holding on.
